Think of a meal as a few slots: the protein, the green, the bread. The food sitting in each slot decides whether the plate carries 15mg or 500mg. So instead of building a calcium menu from nothing, this article takes a few ordinary ingredients and swaps each one for a close neighbour that holds far more. The daily figure is from the NHS. Every food value is from USDA FoodData Central, using its SR Legacy records (last updated in 2019) and the portion weights USDA lists for each food.
What you are aiming for
The NHS says adults aged 19 to 64 and over need 700mg of calcium a day, and that you should be able to get all of it from your daily diet. The sources it lists include milk, cheese and other dairy foods; curly kale and okra, but not spinach; soya drinks with added calcium; bread and anything made with fortified flour; and fish where you eat the bones, such as sardines and pilchards.
Five swaps, one slot at a time
| Usual pick (portion) | Calcium | Swap (portion) | Calcium |
|---|---|---|---|
| Light tuna canned in water, 1 can (165g) | about 18mg | Atlantic sardines canned in oil, with bone, 1 can (92g) | about 351mg |
| Roasted chicken breast, half a breast (86g) | about 13mg | Firm tofu made with calcium sulfate, a quarter block (81g) | about 553mg |
| Raw spinach, 1 cup (30g) | about 30mg | Raw kale, 1 cup (21g) | about 53mg |
| Large egg (50g) | about 28mg | Cheddar, 1 slice (28g) | about 199mg |
| Deglet Noor dates, 30g | about 12mg | Medjool dates, 30g | about 19mg |
The fish swap is the easiest to make. Both come in a can and both go on toast or into a salad, but the sardine can is smaller and holds about nineteen times the calcium. The USDA sardine record includes the bone, and fish where you eat the bones is exactly what the NHS list points to.
Tofu needs a second look at the pack. USDA lists firm tofu made with calcium sulfate at 683mg per 100g, while its extra-firm tofu made with nigari comes to 282mg per 100g. Both are far ahead of chicken, but the calcium sulfate kind is more than twice the other, so check the coagulant named on the label.
The spinach row is a trap
On paper, raw spinach looks decent at 99mg per 100g. The NHS list names kale and okra "but not spinach", and it explains that spinach does contain high levels of calcium but the body cannot digest it all. Kale comes to 254mg per 100g in the USDA data. A cup of raw kale weighs less than a cup of spinach and still carries more, so it wins on both counts.
What one day looks like before and after
Take a plain day: an egg sandwich on two slices of white bread for breakfast, roasted chicken with a cup of cooked white rice at lunch, and a tuna and spinach salad at night. Using the USDA figures, that comes to roughly 178mg. Two slices of white bread give about 84mg of it. A cup of cooked white rice adds under 6mg.
Now swap the slot foods and keep everything else. Cheese replaces the egg, calcium-set tofu replaces the chicken, sardines and kale replace the tuna and spinach. The same day comes to about 1,246mg. You do not need all three. The tofu swap on its own takes the plain day to about 718mg. The NHS also says that taking high doses of calcium, more than 1,500mg a day, could lead to stomach pain and diarrhoea, so stacking every swap on top of a milky drink is not the goal either.
Where dates come in
Dates are the smallest swap in the table. Going from 30g of Deglet Noor, the golden semi-dry date from Tunisia and Algeria, to 30g of Medjool adds less than 8mg. USDA lists one pitted Medjool at 24g, so two of them give about 31mg. That is a garnish, not a source. They earn their place on taste. The NHS counts a 30g portion of dried fruit, dates included, as 1 of your 5 A Day, and says it should be eaten at mealtimes, not as a snack between meals, to reduce the impact on teeth. Chopped into the yoghurt or on the side of the tofu plate, they follow that advice.
